You Must Train Your Muscles Respond:

If you want to run fast, you have to train at fast speeds. Meaning, you need to have "speed training" days where you do sets of 6 second bursts at 90-95% of your max speed. This way, you train your muscles and your nervous system to run fast. It's important that "speed days" are at least 48-72 hours apart.

Drop the Extra Weight:

If I were to put a weighted vest on you, would you run faster or slower? Slower, right? Well that's the equivalent of running with "dead weight". If you lose the extra fat and waste in your colon, you can drop some needed pounds and if you maintain your lean muscle, you will run faster. It will be like taking a weight vest off.

A note for people who are in sports or positions that require them to have more weight to dominate like a football lineman or a softball catcher. You can maintain weight, but lose fat. Just maintain the amount of calories you eat, but increase the amount of protein and decrease the amount of fat, so that you can lose fat, gain muscle instead, but maintain your total weight.

Rest:

You have to take at least 48-72 hours rest in between speed training days. Also, you should ice after every workout for at least 20 minutes.

The Right Nutrition will Help You Run Fast:

This was something I learned the hard way. Most importantly, you need to eat enough carbs to give the energy you need to workout, but eat enough protein so that your muscles have the nutrition they need to heal and repair. If you don't do this correctly, you will end up with lots of pulled or, even worse, torn muscles.

Staying Injury Free:

In order to stay injury free, you will have to make sure that you get proper rest, get good sleep, stay hydrated, eat the correct nutrition, and ice daily.

Having Good Running Form:

Correct running is so important. You want to run tall with a slight lean forward, with your knees high and in front of you. Don't let your knees extend behind you, and your foot should strike the ground slightly behind your center of gravity. Your arms should be bent at 90 degrees or so, and your hand should go from the chin to the hip pocket.

Flexibility:

Increasing flexibility will help you increase your power, it will help you keep from getting injured, and it will help your running form.
